HEALTH & FITNESS

These are guidelines I've found useful. The basics stay the same but the details are always changing as I learn more-- check back often, and keep researching as much as you can. But what works for one person may not always work identically for another, and you may well find tips that better suit your own unique physiology. However, most people will probably find the formulas below productive.*

*Special Note: I'm not certified in personal training, diet, or exercise. I gathered the ideas & guidelines here from many well-regarded sources as mentioned, and they are provided here solely as suggested methods I've found to work for myself. Always consult a personal trainerexternal link opens in a new window and certified physician before starting any exercise or diet routine (including, but not limited to, the items listed here).

Largely replaced all routines below with P90X DVD series (but w/ my own diet).

Current PERSONAL workout ROUTINE (~APR 2007)

MTWRF  (early-AM): pre-workout  (e.g, 1scoop whey protein, GreensPlus mix)
MTWRF  (early-AM): N.O.X. caffeine supplement (or green teas, coffee, etc)
MWF      (early-AM):  30-min HITT weight train, home gym w/ Powerblocksexternal link opens in a new window, immediate post workout shake (e.g., 1scoop creatine blend + 1scoop whey)
TR        (early-AM): 30-min HITT cardio
MTWRF  (early-AM): ~1 hour after either cardio or weight training, regular breakfast shake (e.g., 1/2c rolled oats, 1 banana, 1/2c blueberries, 1s whey, Greens+ mix, etc)
TR        (late-PM): ~30-45min regular cardio to catch up on news, DVDs, etc

*HIIT = High Intensity Interval Training
Cardio HITT Example: sprinting @ 60 sec max intensity, jogging @ 30 sec low intensity.
Weight HITT Example: lifting 1-3 sets, resting while immediately doing ab work, then right back to lifting sets

Max intensity could be defined as not being able to talk while doing it, and light intensity could be defined as being able to hold a conversation while doing it. Note: do not over-train (especially w/ long distance cardio while weight training; see HIIT).

To Lean Out

  1. ~6-8 smaller meals spaced throughout day (body can only absorb so much at once, rest is stored)
  2. More carbs in AM, fewer carbs (and more protein) towards PM
  3. Eat less than you use up (cals for meals < daily cals burned)
  4. Drink lots of fluids to keep hydrated and feel fuller
  5. Don't eat much, especially carbs, after 5PM (or ~4 hours before going to bed)
  6. Example in-minus-out diagrams for my weekly averages (cals out include workouts)—daily tracking like this can really help you set a personal baseline, but can also drive you nuts if done too much

To Maintain Weight

Similar to above, except:

  1. Moderate caloric intake (cals for meals ~= daily cals burned)
  2. Weight Train: use 3x8 (3 moderate weight sets, 8-10 reps each) for AVERAGE caloric intake

To Gain Muscle

Similar to above, except:

  1. Increased caloric intake (cals for meals > daily cals burned)
  2. Weight Train: use 5x5 (5 heavy weight sets, 5 reps each) for MAX caloric intake

GENERAL Dietary profile ANYONE MAY FIND USEFUL

No/very low processed foods (e.g., no white flour, no white sugar, no high-fructose, no trans-fats, no processed dressings, etc)
Building lean muscle (+ daily cardio) can significantly burn calories while your body is at rest
40/30/30-protein/carbs/fat diet ratio for every meal if building; higher protein ratio if cutting to lean
Vegetables are a great way to take in carbs, especially late in day
Very low trans/animal fats (e.g., no whole milk fats, meat fats... but skim milk & lean meats are still good)
Healthy fats (e.g., olive, flax, almonds, natural peanut butter) are good and often needed
Organic/free-range foods whenever and where ever possible
Multiple small meals (6-8) throughout the day

Determine your goal: increase calories w/ protein to build muscle (which will burn fat), or cut back calories to lean out
Determine meal times: schedule your routines so that w/ Pre-and-Post Workouts replace main meals
Determine energy: schedule your lifting workouts to coincide w/ energy peaks (my energy peaks in early AM and ~3-5pm)
Only increase weight if you can keep ideal form
Get in, get out of gym to keep heart rate up; you're not there to chat (do that after)

 

GENERAL CARDIO profile Anyone May Find Useful

If you have <=30 minutes per session: 2 HIIT cardio sessions/day (AM/PM)
If you have >30 minutes per session: 1HIIT + 1 to 2 regular cardio sessions/day (AM/PM)
